Great Workouts For All Fitness Levels That Don’t Require Weights
Who says you need a gym membership or heavy dumbbells to get a great workout? Your body itself is a great way to stay fit, strong, and energized. With the right bodyweight exercises, you can build strength and improve endurance without lifting weights.

Upper Body Workouts Without Equipment
You don’t need a bench press or pull-up bar to sculpt and strengthen arms, shoulders, and chest. These equipment-free exercises focus on building upper-body strength using just your body.
Push-ups
Push-ups are a classic exercise that targets your chest, shoulders, triceps, and core, altogether. What’s great about push-ups, is that they can be modified for different skill levels.
Beginner modification: Perform push-ups against a wall or with hands on a ledge, sofa or other stable surface of a height that allows you to go all the way down so your chest comes within an inch or two of the surface. Doing push ups this way, rather than on your knees, trains the full body and builds strength toward harder versions.
Advanced push-ups: Try diamond push-ups (hands placed close together), elevated feet push-ups, or explosive clapping push-ups. Try to do 3 sets of 10 to 15 reps.
Plank Shoulder Taps
Plank shoulder taps are a fantastic exercise for building stability in your shoulders while working your core. Begin in a high plank position with your wrists directly under your shoulders. Slowly tap one shoulder with the opposite hand while keeping your hips steady. Aim for 3 sets of 30 taps (15 per side). If it’s challenging to tap your shoulder, tap an object or surface a few inches ahead of your hands.
Triceps Dips
Use a sturdy surface like a chair, bench, or low table, then sit on the edge and place your hands beside your hips. Slide forward so your hips hover just off the edge and lower your body by bending your elbows. Keep your hips and low back right next to the ledge like you’re scratching your low back on it. Push back up to the starting position straightening your arms and squeezing the back of your upper arms. Try to do 3 sets of 10 to 12 dips.
Lower Body Exercises Without Equipment
Your legs have some of the biggest muscles in your body, and these exercises can help you strengthen your quads, hamstrings, glutes, and calves, all without weights or equipment.
Bodyweight Squats
Squats are a powerhouse move for your lower body because they work your quads, glutes, and hamstrings. Plus, they help improve balance and posture. Stand with your feet slightly wider than hip-width apart. Lower your body as if sitting back into an invisible chair, then push through your heels to stand back up. For variations, try sumo squats (feet even wider and turned outward) or jump squats for an extra challenge. Try to do 3 sets of 12 to 15 squats. If you are used to doing squats with additional weight, bodyweight squats are a good time to expand your range of motion–as you practice and warm up, see if you can go a few inches lower.
Lunges
Lunges are excellent for targeting each leg individually, building balance, and improving overall leg strength. Step one foot forward, bend both knees to a 90-degree angle, aiming to bring the back knee within 2-4 inches from the ground. Then push off the front foot to return to the starting position. Alternate legs and do 3 sets of 10 lunges per leg. If you want to turn up the intensity, try reverse lunges or jumping lunges.
Glute Bridges
This move doesn’t just work your glutes, but also strengthens your hamstrings and lower back. Lie on your back with your knees bent and feet flat on the floor, hip-width apart. Engage your abdominals and do a slight pelvic tilt, then squeeze your butt/glute muscles and push through your heels to lift your hips toward the ceiling, and slowly lower down. Do 3 sets of 12 to 15 reps.
Core Exercises without Equipment
These weight-free exercises will engage and strengthen your core muscles, improving stability and strength.
Planks
Planks are a full-body exercise, but are especially effective for building core strength. Lie face down, place your elbows under your shoulders, and lift your body into a straight line from head to heels. Hold the position while engaging your abs. For beginners, find an elevated surface for planting your elbows or hands to decrease the intensity. Other variations include leg lifts or taps during the plank hold or swiveling the hips side to side. Side planks on elbow and foot or knee are also a superb core and hip strengthener. Hold for 30 to 60 seconds and repeat 3 times.
Bicycle Crunches
Bicycle crunches are an excellent move to target your obliques and upper abs. Lie on your back, lift your legs to a tabletop position and place your hands behind your head. Open the elbows wide and twist from mid-torso rather than pulling your head. Alternate bringing each elbow to the opposite knee as you pedal your legs. Do 3 sets of 15 to 20 reps per side.
Mountain Climbers
Unstill Lifers know these are a high-energy move that not only targets your core, but also is a cardio workout. Start in a plank position and quickly alternate driving your knees toward your chest. Do 3 sets of 20 seconds, going as fast as you can while maintaining good form.
Full Body Workouts Without Weights
These full body exercises use multiple muscle groups at once, helping you build strength and increase cardio endurance.
Burpees
Love them or hate them (or a little of both), burpees are one of the most effective total-body exercises. From a standing position, squat down, place your hands on the floor, jump your feet into a plank, perform a push-up (optional), jump your feet back to your hands, and leap upward. Complete 3 sets of 8 to 10 reps. For a lower intensity version, you can step your feet forward and backward instead of leaping.
High Knees
This cardio exercise will get your heart racing while engaging your core and legs. March, jog or run in place, bringing your knees up to waist height as quickly as possible. Do 3 sets of 30 seconds.
Bear Crawl
The bear crawl activates everything from your shoulders to your core and even your legs. Start on all-fours with your knees hovering off the ground. Crawling forward and backward, keep your core tight and your movements controlled. Do 3 sets of 20 seconds.
